Glute Activation Explained: Why Yours Might Be
Asleep
February 2, 2025
Have you ever finished a set of squats only to feel your thighs burning, but nothing in your backside? Or maybe you go for a long walk and end up with a twinge in your lower back instead of tired legs.
If this sounds familiar, you are not alone.
It is a very common issue we see in the studio. You might be doing all the “right” exercises, but the muscles you are trying to target just aren’t showing up to the party. We often call this “glute amnesia.”
It sounds a bit funny, but it can be a real pain. Literally.
When your glutes aren’t firing correctly, your body has to find stability somewhere else. This usually means your lower back or your hamstrings have to work overtime to compensate. That is a recipe for injury and discomfort.
But here is the good news. You can retrain your brain to find those muscles again. It just takes a little bit of focus and the right clinical approach.
Why Your Glutes Are Playing Hide and Seek
You might be wondering how a muscle just “forgets” how to work. It seems strange given how large the gluteus maximus is.
The biggest culprit is usually our modern lifestyle. Think about your average day. You might sit in the car or on the train to work. Then you sit at a desk for eight hours. Then you sit on the couch to relax in the evening.
When you spend that much time sitting, two things happen.
First, your hip flexors at the front of your hips get tight and short. This mechanically limits how well your glutes can extend.
Second, the glute muscles themselves spend all day being lengthened and inactive. Over time, the neural pathway, the signal from your brain to your glutes, gets fuzzy. Your brain starts to rely on other muscles because they are louder and easier to access.
Past injuries can also play a role. If you have ever hurt your back or your ankle, your body might have changed its movement patterns to protect you. Even after the pain is gone, those compensatory patterns often stay behind.
Why Activation Matters (It’s Not Just About Looks)
We talk a lot about “toning” and aesthetics in the fitness world. And sure, strong glutes look great. But at KARV, we care just as much about how your body functions.
Your glutes are the powerhouse of your body. They are essential for pelvic stability. They support your lower back. They help your knees stay aligned when you walk, run, or jump.
When your glutes are strong and active, everything else gets easier.
You will find that your posture improves. That nagging lower back pain often disappears. You feel more powerful when you run or climb stairs.
It is about feeling capable in your own body. It is about moving with energy and confidence.
Testing Your Connection
How do you know if your glutes are switching on? You can do a simple test right now.
Stand up tall. Place your hands on your glutes. Now, try to squeeze your left glute without moving your leg. Now try the right.
Did it happen instantly? Was it a strong contraction?
Or did you have to think really hard about it? Did you feel your quad or your hamstring tense up first?
If there was a delay, or if the squeeze felt soft, that is a sign that your mind-muscle connection needs some work. And that is perfectly okay. Recognising the issue is the first step to fixing it.
How to Wake Them Up
You don’t need to jump straight into heavy lifting to fix this. In fact, heavy weights can sometimes make the problem worse because your dominant muscles will just take over again.
To wake up sleepy glutes, we need to strip it back. We need to focus on isolation and intention. Here is how you can start.
1. The Mind-Muscle Connection
This is the most important part. When you are doing an exercise, don’t just go through the motions. Visualise the muscle contracting.
Put your hand on the muscle you want to work. This provides tactile feedback to your brain. We often say “poke it to wake it.” If you can feel the muscle hardening under your hand, you know you are on the right track.
2. Open Your Hips First
Before you try to strengthen your glutes, you need to make sure your hips can move.
If your hip flexors are tight from sitting all day, give them a gentle stretch first. A simple lunge stretch can do wonders here. By relaxing the front of the hip, you give the back of the hip more room to move.
3. Start Small with Clams
The Clam is a classic Pilates exercise for a reason. It targets the gluteus medius, which is crucial for pelvic stability.
Lie on your side with your knees bent. Keep your feet touching and lift your top knee. The trick here is to not let your hips roll backward. Keep your hips stacked.
You should feel a burn in the side of your hip. If you don’t, try shifting your hips slightly forward. Focus on the sensation. Small movements often yield the biggest results here.
4. Master the Bridge
The Glute Bridge is fantastic for the gluteus maximus.
Lie on your back with your knees bent and feet flat on the floor. Before you lift, think about tilting your pelvis slightly so your lower back flattens against the mat.
Press through your heels to lift your hips. Squeeze your glutes at the top.
Here is the key: don’t lift too high. If you arch your back, you lose the glute connection and move into your lower back. Keep your ribs down and focus on the squeeze.
Consistency is Your Secret
Weapon
Retraining your body takes time. You are building new neural pathways, and that doesn’t happen overnight.
You might feel frustrated at first. You might feel like you are doing the exercises but nothing is happening.
Please, keep going.
Every time you try, you are sending a signal. Every repetition counts. Starting is progress. Trying is action.
You don’t need to spend hours at the gym. Even five minutes of targeted activation exercises in the morning can make a huge difference. You can do them while you brew your coffee or while you watch TV.
